What is VO₂max for a runner? It's your "engine size." It determines if you hold that last 5K or fade.

Field data: Study with runners: 3.3 lbs lost = 11% less time to fatigue. On a 90-min long run, that's 10 min less quality work.

Why it happens: Less water = blood thickens 8%. Your heart beats 10-18 bpm higher to move less oxygen. Result: you're at 180 bpm doing what used to be 165 bpm.

At mile 20 of a marathon this matters. Your brain is 75% water. When you lose fluid, plasma osmolality rises ~5 mOsm/kg for every 2% body weight lost.

Runner translation: Your blood becomes "thick syrup." Less flow to the brain = you miscalculate pace, skip your gel, make bad calls.

Key fact: At 2% dehydration, reaction time drops equivalent to 0.05% blood alcohol. In a race, that's tripping or clipping someone.

Why you cramp at mile 22: If you sweat 1L/hr and only replace water, you dilute blood sodium. Muscles can't contract properly.

Runner rule: For every liter you sweat, need 300-700mg sodium. "Salty sweaters" need up to 1500mg.

Quick test: If your sweat stings your eyes, leaves white marks on your hat, or tastes very salty, you're high-sodium. You need salt tabs, not just sports drink.

🏁 Real example: Marathon at 86°F

154-lb runner, goal pace 8:00/mile. Loses 2% (3 lbs) in hour 1 without replacing. Result: pace drops to 9:00/mile in hour 2. Finishes in 3:45 instead of 3:30. 15 minutes lost from 48 oz of water.

3 signs you're already behind

Headache during run

Not the sun. Your brain literally shrinks 1-2% and pulls on membranes. It's your first alarm. If you push through, the bonk is coming.

Calf/quad cramp

Muscles run out of sodium for contractions. Water alone won't fix it. You need 500-1000mg sodium NOW or you're walking.

Dark urine post-run

Should be pale lemonade. If it's apple juice, your kidneys are in emergency mode. You lost 2-3% and recovery will be slow.

Myth vs Science for Runners

❌ Myth: "I drink when I'm thirsty during races"
Thirst is an emergency mechanism. In a race, when it hits you've already lost 2-3min in a 10K.
✅ Science: Thirst appears at 1-2% dehydration
By then your pace already dropped 30-60 sec/mile. It's like waiting for the gas light in the desert: you're already stressing the engine and there's no station nearby.

Your sweat rate is unique. It depends on weight, genetics, weather, and pace.

When you do a long run, use the Sweat Test to calculate your exact number. For now, understand the why.

Before Your Run

ACSM Protocol

💧–20oz (500–600ml) of fluid with electrolytes 2–3 hours before. Then 7–10oz 10–20 min prior.

MIAMI RULE

If wake-up urine is darker than pale straw, or temp >80°F, add 8oz with 500mg sodium 60–90 min before. Pre-load, don't flood.

During Your Run

Frequency Over Volume

3–8oz every 15–20 minutes. For runs >60 min or >75°F, include 150–250mg sodium per 8oz. Thirst lags 1–2% dehydration — don't wait.

  • <60 min cool: water likely enough
  • 60–90 min: 300–600mg sodium total
  • >90 min Miami: target upper range, practice race pace drinking

After Your Run

150% Replacement Rule

Drink 16–24oz per pound lost within 2–4 hours. Include 500–700mg sodium per 16oz. Optimal temperature: 59–72°F for fastest gastric emptying.

Avoid alcohol and excess caffeine for 2 hours — they increase diuresis.

Step on scale after using bathroom. No clothes, no sweat. Record to 0.1 lb. This is your baseline.

Train As You Race

Go 45-90 minutes at race effort. Indoors with no fan is best. Don't wipe sweat off — let it evaporate.

Track Every Sip

Use a marked bottle. Record total fluid ounces consumed. No bathroom breaks during test.
